Pre- and Post-Workout Nutrition: What Actually Moves the Needle

Pre- and post-workout nutrition has been over-complicated by supplement marketing. Here's what actually matters.

Pre-workout: fuel the session

Goal: show up with energy and trainable focus.

60–90 minutes before training

A balanced meal with:

  • 30–50 g protein
  • 40–80 g carbs (the engine)
  • Low fat (slows digestion)

Examples - Chicken + rice + vegetables - Greek yogurt + granola + banana - Egg whites + oatmeal + berries

15–30 minutes before (if needed)

Quick carbs for energy: banana, rice cakes, dates, sports drink.

Caffeine

100–300 mg, 30–45 min before. Best ergogenic aid that exists. Don't take it after 2 pm if you train evenings — it'll wreck your sleep, which wrecks your gains.

Intra-workout

For most lifters, water is enough. Sessions over 90 minutes or extreme heat: add electrolytes and fast carbs.

Post-workout: recover and refuel

The "30-minute anabolic window" is mostly hype. What matters:

  1. Total daily protein — see [protein intake for muscle growth](/blog/protein-intake-for-muscle-growth)
  2. Eat a real meal within 1–2 hours
  3. Refill carbs — especially before another hard session

A solid post-workout meal

  • 40–60 g protein
  • 60–100 g carbs
  • Vegetables for micronutrients

Examples - Steak + sweet potato + broccoli - Salmon + rice + asparagus - Ground turkey + pasta + sauce

Supplements worth bothering with

| Supplement | Verdict | |------------|---------| | Creatine monohydrate | Yes. 5 g daily. Cheapest, most-studied performance aid | | Whey protein | Convenient, not magic | | Caffeine | Yes, with the rules above | | Electrolytes | Useful in heat or long sessions | | Pre-workout blends | Mostly caffeine + filler | | BCAAs | Skip if your protein is dialed |

The one-line summary

Eat a balanced meal 60–90 min before, train hard, eat another within 2 hours after. Hit your daily protein. Caffeine if you want. Done.
