Meal Prep for Beginners: A 5-Step Sunday System
Two hours on Sunday. Five steps. Five days of food sorted. Here's the template that beginners actually stick with.
Most meal prep advice fails because it asks beginners to cook 21 meals at once. Here's the version that actually works.
The principle
You're not cooking every meal. You're prepping components and assembling meals throughout the week. Variety stays. Boredom goes.
The 5-step Sunday system (about 90 minutes)
Step 1 — Pick 1 protein × 2
Choose two proteins for the week. Examples:
- Ground turkey + chicken thighs
- Salmon + ground beef
- Eggs (already prepped) + tofu
Cook a big batch of each. Season simply: salt, pepper, garlic powder.
Step 2 — Pick 2 carbs
One starchy, one not. Examples:
- Rice + roasted potatoes
- Pasta + sweet potato
- Quinoa + tortillas (no cooking required)
Step 3 — Pick 2 vegetables
One roasted, one raw. Examples:
- Roasted broccoli + bagged salad
- Roasted peppers + baby carrots
- Sheet-pan zucchini + cucumber
Step 4 — Pick 2 sauces / fats
Variety lives here. Examples:
- Pesto + sriracha mayo
- Tzatziki + buffalo sauce
- Olive oil + soy-ginger
Step 5 — Portion containers
Five lunch containers. Each gets: 1 protein + 1 carb + 1 veg + sauce. Mix and match across the week and meals never feel repetitive.
What about breakfast and dinner?
- Breakfast: Greek yogurt + berries + granola, or pre-made egg muffins. 5 minutes.
- Dinner: Cook fresh, but use prepped components to cut time. (Take prepped chicken, throw it in a stir-fry.)
Tools that earn their counter space
- 5–6 glass containers with lids
- A sheet pan
- An instant-read thermometer (for safe protein cooking)
The macros question
If you're tracking, weigh proteins after cooking. Estimate carbs and veg in cup-sized portions. Close-enough math beats no math.
