How to Build a 4-Day Workout Split That Actually Works
A 4-day upper/lower split is the sweet spot for busy lifters who want real results. Here's exactly how to structure one.
Most lifters fail not because they train too little, but because they train without structure. A 4-day split is the sweet spot: enough volume to grow, enough recovery to keep showing up.
Why 4 days beats 5 or 6
More isn't better — more recoverable is better. Four sessions per week lets you:
- Hit every muscle group twice (the proven sweet spot for hypertrophy)
- Take 3 full rest days for recovery and life
- Stay consistent for months, not weeks
The template: Upper / Lower / Off / Upper / Lower / Off / Off
| Day | Focus | |-----|-------| | Mon | Upper (push emphasis) | | Tue | Lower (quad emphasis) | | Wed | Off | | Thu | Upper (pull emphasis) | | Fri | Lower (posterior chain) | | Sat / Sun | Off |
What goes in each session
Upper days — 1 horizontal press, 1 vertical press, 1 horizontal pull, 1 vertical pull, 1 isolation for arms, 1 for shoulders. Total: 6 exercises, 3 sets each.
Lower days — 1 squat pattern, 1 hinge pattern, 1 single-leg movement, 1 hamstring isolation, 1 calf, 1 core. Same 3-set structure.
Sets, reps, rest
- Compound lifts: 3 sets × 5–8 reps, rest 2–3 minutes
- Isolation: 3 sets × 8–12 reps, rest 60–90 seconds
- Stop 1–2 reps shy of failure on most sets
