Compound vs Isolation Exercises: When to Prioritize Each
Compounds build the foundation. Isolations finish the job. Here's the framework for using both without wasting time.
Every exercise belongs in one of two buckets. Pick the wrong ratio and you'll either spin your wheels or grind your joints into dust.
The definitions
- Compound: moves multiple joints, recruits multiple muscle groups. Squat, deadlift, bench, row, overhead press, pull-up.
- Isolation: moves one joint, targets one muscle. Bicep curl, leg extension, lateral raise, cable fly, calf raise.
The 70/30 rule
For most lifters, most of the time:
- 70% of your training time on compound lifts
- 30% on isolation work — direct arms, shoulders, calves, weak points
Compounds give you the most stimulus per minute. Isolations let you bring up a specific muscle without taxing the whole system.
When to add MORE isolation
- A muscle is visibly lagging (rear delts, biceps, calves)
- You have minor joint pain on a heavy compound
- You're past the beginner stage and need to specialize
When to do MOSTLY compounds
- You only have 3 days a week to train
- You're a beginner — base building beats arm pump
- You're focused on strength rather than aesthetics
A sample workout that gets the ratio right
- Bench press — 3 × 6 (compound)
- Barbell row — 3 × 6 (compound)
- Overhead press — 3 × 8 (compound)
- Cable fly — 3 × 12 (isolation)
- Face pull — 3 × 15 (isolation)
- Hammer curl — 3 × 10 (isolation)
Four compounds, two isolations. Hits the prime movers, finishes weak points.
The mistake to avoid
Filling a workout with 8 isolation exercises because "more pump = more growth." It doesn't. You'll spend 90 minutes in the gym and accumulate fatigue without proportional stimulus.
The exception: rehab and pre-hab
Rotator cuff work, glute activation, ankle mobility — isolation territory. Worth it.
